Situation

Only what a camera would catch. "Message at 6:40pm." No interpretations yet.

Column 2

Emotion, rated 0–100

Anxious 85. The rating is your before-photo — without it you can't see the tool work.

Column 3

The automatic thought, verbatim

"I'm getting fired." Don't tidy it up. The exact wording is what goes on trial.

Column 4

Evidence for

Steelman it honestly. Skip this and the whole exercise turns into self-persuasion.

Column 5

Evidence against

Facts, not reassurance. "Strong review. Normal 1:1. Every past 'can we talk' was logistics."

Column 6

The balanced thought

Not cheerful — weight-bearing. It honors both evidence columns, which is why your brain accepts it.

Column 7

Re-rate the emotion

Anxious 85 → 55. Not zero — and that's a pass. That's a saved evening.

The catch

One record teaches you little. Twenty build a reflex.

Around week three the questioning starts happening before the pen comes out.
